Practical tips & guides

Everything you need beyond the calculator: how to actually hit your numbers, keep the weight off, and stay sane.

Quick deficit reality check

See what 500 kcal daily deficit actually means over time (classic 3500 kcal ≈ 1 lb rule).

WEIGHT LOSS

10 ways to eat in a deficit without feeling constantly hungry

  1. Protein at every meal, starting with breakfast. 25–40 g per meal dramatically increases satiety via PYY and GLP-1. Greek yogurt + berries + 20 g whey is an easy 35 g win.
  2. Volume eating with high-fiber, low-cal foods. Huge salads, big bowls of roasted veg, popcorn, berries. You can eat 400 g of food for 150 kcal.
  3. Front-load calories earlier in the day. Most people who successfully maintain a deficit eat the majority of food before 6 pm.
  4. Don’t drink your calories. Liquid calories (soda, juice, fancy coffee, alcohol) don’t trigger fullness the same way.
  5. Sleep and stress management are non-negotiable. One night of 5 h sleep increases next-day intake by ~300 kcal on average in studies.
  6. Use the “two-bite rule” for hyper-palatable foods. You can have the thing, but only two bites. The first two bites give 80 % of the pleasure.
  7. Walk after the meal you struggle with most. 8–12 min walk blunts the glucose spike and gives you a psychological “I’m done” signal.
  8. Have a default “safe” meal on hard days. Something you can throw together in 4 minutes that you know fits your numbers (tuna + cottage cheese + cucumber).
  9. Stop eating from packages. Plate everything. The “I’ll just have a few” from the bag almost always turns into 400+ kcal.
  10. Track for awareness, not perfection. Logging 3–4 days per week is often enough once you know your patterns. The progress log above is more important long-term.
MAINTENANCE

How to actually keep the weight off (most people fail here)

The hard part isn’t losing 15 lbs. It’s not regaining them in the next 6–18 months. Here’s what actually works:

  • Reverse diet slowly. After a cut, add 50–100 kcal per week for 5–8 weeks instead of immediately returning to “maintenance”. Your body and habits adapt better.
  • Keep one anchor habit from the cut. Maybe it’s daily protein target, or the post-dinner walk, or weighing once a week. One non-negotiable is enough.
  • Set a “red line” weight. Pick a number 3–4 lbs above your goal. If you hit it, you immediately go back to light tracking for 2 weeks. No guilt, just data.
  • Build a life you don’t want to escape from with food. Most regain happens when the only thing that felt good was the diet phase. Strength training, social hobbies, and sleep make maintenance easier than any macro split.

Use the calculator every 4–6 weeks with your new weight. Your TDEE changes as you get smaller (or bigger).

CYCLING & ZIGZAG

Zigzag dieting: when it helps and when it’s just complicated

Varying calories day to day (high / low days) can make a long diet easier to stick with for some people, especially around hard training days. Evidence that it reduces metabolic adaptation is limited.

The key rule we built into the Cycling Planner: the weekly average must still equal your target deficit or surplus. If your 7-day average drifts, you are no longer in the deficit you chose.

REAL WORLD

Your scale and logs will beat any calculator eventually

Calculators (even this one) are starting points. The only accurate TDEE is the one you measure.

Log weight for 2–3 weeks while eating at the target the calculator gave you. If weight is trending exactly as expected (roughly 0.5–1 lb per week per 500 kcal deficit), you’re golden. If not, adjust the target by 150–200 kcal and repeat.

The Progress Tracker on the homepage exists exactly for this loop. Use it.
